Overhead Press
Lift the bag explosively out of the water for shoulder and tricep development. Buoyancy supports the load underwater; gravity takes over as the bag clears the surface. Control the descent slowly — the eccentric phase drives significant muscle development. Keep your core braced throughout.

Squat to Overhead Press
Start with the bag at chest level, squat until the bag is submerged, then drive upward and press overhead as you rise. The buoyancy assists on the way up, then gravity takes over as the bag clears the water. A full-body movement that combines leg drive with upper body power in a single rep.

Rotational Core Swings
Hold the bag at chest height and rotate side to side in a controlled arc. The shifting water inside the bag creates an unpredictable load that forces your core to stabilize with every rep. One of the most effective core exercises in the AquaBLAST toolkit.

Underwater Chest Press
Push the bag down and forward against buoyancy for chest, shoulder, and tricep activation. The buoyancy provides continuous resistance throughout the press. Slow the movement down to increase time under tension.

Deadlift Variation
With the bag resting at pool floor level in shallow water, hinge at the hips and lift to standing. Engages your posterior chain with the added challenge of water resistance on the way up. Focus on hip drive and a controlled descent.

How to Structure Your Session
Whether you're training at an outdoor pool in July or an indoor gym pool in January, the structure stays the same:
- Warm-up (5–10 minutes): Light movement in the water — arm circles, leg swings, shallow squats. Let your body adjust and get your joints moving.
- Working sets (20–30 minutes): Choose 3–4 exercises. Perform 3 sets of 8–12 reps each, resting 60–90 seconds between sets. Adjust the water load to match your current strength level.
- Circuit option: Move through all exercises with minimal rest for combined strength and cardio. Complete 3 rounds with 2 minutes rest between rounds.
- Cool-down (5 minutes): Slow movement and light stretching. The hydrostatic pressure of the water supports circulation and recovery.
Train 3–4 times per week. The low-impact environment means your joints recover faster, allowing more frequent sessions than land-based lifting typically allows.
